Assuming your tar behaves in an approximately sane manner when doing
verbose listing, try
tar tvf foo.tar | grep "^d" | cut -c55-
If your tar file has slightly insane output, you may need to adjust
waider at waider.ie / Yes, it /is/ very personal of me.
